分享一下跑3個週期的5/3/1課表
PR進步如下 (用次數反推PR)
體重60
深蹲111->137 (+23%)
硬舉146->161 (+10%)
臥推77->92 (+19%)
肩推38->47 (+24%)
整體進步的成績可以說非常滿意
都有到達我當初設立的目標
特別是臥推破90時真的有夠開心的
課表分享如下
槓鈴深蹲/FSL/保加利亞蹲/引體向上/直臂下拉
槓鈴握推/FSL/斜板啞鈴推/啞鈴肩推/槓鈴窄握推
槓鈴硬舉/深蹲/引體向上(寬+窄)/水平單邊拉
槓鈴肩推/FSL/槓鈴臥推/側平舉/雙槓撐體
正式組做到力竭
假設次數有超過預定的4下,就會增加Joker Set
EX: 第一周最後一組預計5下,但實際做到了9下(5+4)
那就會開始做Joker Set
FSL的部分都是做五組8下
但肩推最近只能完成五組7下
硬舉日則不做FSL 怕太累
另外因為想增加深蹲跟臥推成績
所以在硬舉日跟肩推日有額外訓練 (8下的重量)
我蠻推薦用Five3One這個APP
可以設定很多內容
當正式組最後一組下數超過4下
也會自動增加Joker Set進去
挺方便的
但要花錢買 安卓用一個週期後就要求收費200初頭
這是我第一次練力量課表
覺得挺舒服的
