想參加21K的比賽 - 健身

想請問各位慢跑高手
我是個女生(26y)好老QQ
想要設定目標 參加一個半月之後的21K比賽(3.5小時內完賽)
平常的運動習慣大概是一周三次
每次連續跑半小時,速度大概是7~8K/HR
如果想參加陽明山越野路跑賽會不會太勉強(由於是越野賽,所以路線會有上下坡)
想請教各位的是
如果想要參加這樣的比賽,我應該擬定什麼樣的菜單
跑二休一,慢慢增加跑步的時間有辦法嗎?
另外,我膝蓋有舊傷,不過這幾年復健,狀況好很多
準備會去買好用的護膝!!
