【前言】
本來就計畫著要好好在把自己瘦下來一次,但是一直都沒有確切行動。五月底前女友跟我
分手後,當時就決定要利用這時候改變自己好挽回她,外表上面也就順理成章的利用這股
衝勁把體重控制下來。一直到現在實行三個月了,雖然最剛開始的挽回前女友的目的失敗
了,但是這三個月我收穫很多,並且體脂跟體重降低的效果都不錯。(體重由86.4kg降到
目前的68.8kg,體脂由原來的25.8%降到目前的14.8%)
到現在最大的成就就是常常會有身邊的朋友問:「Sliverju, 你怎麼瘦下來?」就順手把
這三個月來做的功課與我實際執行的計畫寫成這篇文章,與朋友分享,當然所有資訊幾乎
都來至版上,也發表一份在此,供版友批閱,也或許日後有人可以藉由這篇文章得到些資
訊整理的機會。文章寫的很匆忙,但是我想大部分重要觀念都有提到,有錯誤的地方還請
版友們指教。
【行前準備】
在訂立計畫前,自己跑遍了PTT幾個跟瘦身有關的看板(Fitness、MuscleBeach、
BeautyBody),由於自己兩年前是靠節食硬瘦下來的,當時效率的確很快,短短的兩個月
我就瘦了二十多公斤了,但是兩年後自己又幾乎快全部胖回來了。這次自己做足了相關的
功課,把所有的相關文章與知識都看過了,只是因為我想瘦下來但是卻又不想再這麼容易
的胖回來了。另外也準備一台可測量體脂的電子體重計(我選擇的是精準度100g/0.1的),
可以每天固定時間測量我的體重與體脂率,依照趨勢來決定是否微調自己的減重計畫。
【飲食】
本來一直以為減重的時候最好控制自己飲食吃越少越好,但是爬過相關文章後,發現我這
想法是錯的。對正常人體而言,每個人每天都有必須攝取的熱量數目(稱之為基礎代謝率)
,基礎代謝率是指一個人在靜態的情況下,維持生命所需的最低熱量消耗數。當飲食熱量
只要低於基礎代謝率,人體就會產生些保護作用來讓人體能夠維持正常生存機能。在人體
中肌肉對於熱量消耗其實是最大的,當人體飲食不到基礎代謝率身體機能就會分解肌肉、
調整內分泌使基礎代謝率降低,以節省能量消耗,因為基礎代謝率在節食減肥時候下降更
多,而會讓人恢復正常飲食後更容易復胖。因此減重中的飲食熱量每天最好不要少於基礎

計算好基礎代謝率後,我們將一天的三餐份量比例作3:2:1的方式分配,西洋有句諺語:"
"Eat breakfast like a king, lunch like a prince and dinner like a pauper"(早
餐吃得像國王,午餐吃得像王子,晚餐吃得像貧民)其實就是最佳的飲食分配方法,每餐
與每餐的間格約四小時以上,宵夜絕對禁止並且睡前四小時盡量不進食。此外早餐要吃得
像國王一樣不是說硬要吃得很撐(太撐或太餓都不健康)而是說早餐的營養要全面而充足
,各種營養都要充分的攝取;晚餐最好不要吃澱粉類的食物,因為晚上的熱量應用效益是
最差的,所以盡量把一天的澱粉需求分配在早餐與午餐,而晚餐則以青菜水果與蛋白質為
主。
飲食除了一天的總熱量要注意外,吃的種類也要注意。食物總共分成五大類:五穀雜糧(
澱粉)、奶蛋豆魚肉(蛋白質)、油(脂肪)、蔬菜、水果(纖維、維生素),除了油類
可以少吃外,其他都不可以缺少,尤其是澱粉類,澱粉雖然熱量僅次於脂肪類(脂肪熱量
每克9大卡、澱粉熱量每份4大卡),但是脂肪的分解需要澱粉,因此減肥中絕對要吃澱粉
類的。另外除了飲食種類的選擇外,烹煮的方式也要注意以燙、滷、煮為主;煎、炒、炸
少碰,如果像我一樣幾乎以外食為主的話,外食的菜通常都是以炒為大宗,在吃的時候最
好稍微過水(我本身盡量吃自助餐然後過湯)。
我建議在減脂時候最好養成紀錄每天每餐吃的食物項目與熱量。我電腦這三個月固定存一
份excel檔記錄了我每餐食物種類與熱量,每天可以依照先前吃的熱量進行下一餐食物熱
量的微調。
在剛開始控制體重時候,一定會不習慣吃比較少,因此最好在正餐前先喝600 c.c的水,
一方面可以讓自己肚子先有些許飽足感,另一方面也可以趁機維持每天的喝水量。多喝水
除了可以維持飽足感外,也可以增加身體的代謝能力,因此每天的喝水量最好不要少於
2000 c.c.,我本人因為流汗量大,所以每天喝水量約在2500 ~ 3000 c.c.附近。
以下是我的飲食計畫:(我的飲食皆以外面餐廳或7-11可以買到的商品為主)
初期:
早餐:脫脂牛奶+全麥土司兩片(或饅頭一個)+茶葉蛋+起士一片
午餐:白飯一晚+青菜兩樣+禽肉或魚肉一份
晚餐:澱粉類看早午餐量多少調整,如早午餐吃的少會吃一片全麥土司
燕麥片+低脂牛奶+燙青菜+水果一樣
現在:
早餐:脫脂牛奶/無糖高纖豆漿 + (御飯團一個+燕麥片)/紐奧良雞腿三明治
+ 水果一份(芭樂/香蕉)
午餐:兩樣蔬菜 + 魚肉/雞肉 + 白飯一碗 (以上菜與肉皆會過水)
晚餐:(大燕麥片 + 蔬菜湯) / (魚湯+燙青菜+水果一份) / (雞湯+燙青菜+水果一份)
註:肉類以魚、雞為主,偶而才會吃點豬肉,並且雞肉入口前一定去皮。
【運動】
公認最適合減重的運動是有氧運動,有氧運動的定義為能維持心跳速度在130 ~ 150 間,
且持續不間斷至少30分鐘以上。常見的有氧運動其實有:快走、慢跑、腳踏車、有氧舞蹈
、游泳、爬梯(下樓梯傷膝蓋不考慮),這些都是常見的有氧運動。裡面對身體尤其是膝蓋
最沒影響的運動是游泳與腳踏車,而我本身選擇搭配我減重計畫運動為慢跑。在進行慢跑
前一定要注意裝備(慢跑鞋、護膝)、暖身與收操。暖身可以預防運動傷害,而收操則可
以幫助肌肉伸展讓肌肉不會那麼疲勞,如果不知道該如何做暖身與收操可以參考這個網頁
:http://tinyurl.com/8rs3y 在慢跑的時候不求速度快,而是求自己心跳速度有達到至
少130,並且維持在有點喘又不會很喘的狀態,這是我覺得最能夠讓自己跑長距離的方法
。
初期(約86 ~ 80)運動菜單為:慢跑 3000 公尺,然後用快走的方式將時間補足至運動50
分鐘。
現在(80 ~ 68)運動菜單為:慢跑 5500 公尺約 35 ~ 40 分鐘跑完。
開學後的運動菜單為:慢跑 5500 公尺,並且搭配健身房重訓。
