減脂並想保持現有肌肉與力量 - 健身

巨巨請教一下
說來話長 用瘋牛課表快三個月了
是個肥仔
目前Squat 150 Deadlift 120 Bench 90
因為吃過量 並沒有瘦
先交代一下目前現況
1.訓練
跑瘋牛課表 一三五
剩下的二四六 練個背 肩膀 二三頭
偶爾加個20-30min有氧在後面 (二四六時 一三五力量完時間不足)
之前兩三年有大量有氧過
93kg左右跑完全馬*1 100kg狀態也跑了6場半馬
不忌口所以瘦的都吃回來了
現在對跑步有點小排斥 很膩
2.飲食
這幾個月 大概一天200g蛋白質(雞胸兩副+乳清兩杯)
番薯一天大概600g 香蕉兩根(第2.4餐) 偶爾加個飲料 青菜水果 以上分散五餐吃
一個月暴走大概6-8天亂吃
我基代2200左右
3.目前身體狀態
有去測量 目前LBM 78 kg 脂肪 32kg 體重110
體脂大概 30.x %
我的問題
被老婆嫌就是個胖子 舉再重 外觀看起來就肥胖而已
有點桑新 >"< 想要好好減脂 先減到20%左右希望看起來好一點
1.我的運動應該時間要怎麼排?
水肥哥說力量訓練後燃效應強
但如果單減脂
我要運動全部改成有氧嗎?
或者重訓與有氧時間怎麼分配
以一個半小時的運動時間來算 半小時重訓 一小時有氧嗎?
重訓的內容也要改成12-18rm嗎? 組數一樣25組?
2. 飲食要怎麼調整
我會努力不爆走亂吃
但是我一天應該吃多少? 熱量赤字我不是很懂
基代2200 是吃低一點如1800 再加上運動
還是吃到基代甚至超過 靠運動
(但是我前面好像如此 效率差 我現在想先減脂)
3.有辦法保留住目前的LBM 以及力量 讓體脂減少就好嗎?
目前首要就減脂 先不增肌
我具體不知道怎麼安排 運動跟飲食
請巨巨們指點迷津 拜託拜託
