練大腿的方法 - 健身

小弟我因為最近學校的活動有比賽短跑
我本身的速度還算在一般人水準之上
200m 28.5s
因為平常有慢跑的習慣 大概每兩三天就會去跑個4公里
不過短跑需要全身力和大腿力
請問一下要怎麼更增進大腿力 又不會太傷膝蓋?
方法盡量是不用太需要道具的 啞鈴ok
