先有氧後重訓的問題 - 減肥

大家好
小弟是正在減肥的人
目前有個困擾
171/84 體脂肪27%
現在我的運動頻率為一周六天,每天兩小時
本來全部都上combat,但是板友建議調整
所以現在有氧重訓都有排入訓練計畫中
這幾次先重訓在有氧發現幾個問題:
第一
我會在重訓之前拉筋10min+划步機15min(阻力9,速度150)當熱身
但如果當天練腿的話
通常重訓完畢在踩划步機有氧40min
(阻力9,速度150,心跳數前20min 130-140,後20min 140~155)
會感到後膝蓋筋要抽不抽筋(我拉筋確認有拉開)
另外四頭肌會在20min左右發生撞牆期,酸到會想要放棄
有何方法可以改善(是改腿重訓方式還是…..)
或者是有何建議的腿的練法?
第二
以減重為主的重訓
可以不做小肌群嗎?
(感覺上都練大肌群的cp值比較高)
目前我一個禮拜排四天重訓 (胸,背,腿,肩)
胸:史密斯+飛鳥+啞鈴斜板
背:划輪下拉,划船機,啞鈴
腿:股四頭/二頭伸張機,腿部臥推,臀大肌訓練機
肩:飛鳥/肩部上舉機,啞鈴
但有個問題
手部前臂和小腿總感覺力量不足
在做史密斯的時候,前臂和手腕都覺得力竭跟不上胸推的重量
這樣有何方法可以改善
