大夜班的我如何可以瘦的下來 - 減肥

性別:(男)
年齡: 30
身高: 182
體重: 150
BMI: 44(BMI低於18.5者禁止發減肥文)
體脂率:超過60了吧
三餐內容
早餐:豆漿無糖+包子或飯團 (6點左右 有時7點)
午餐:不一定會吃 有吃的話大概是一個便當 (11:00~12:00左右)
晚餐:3菜1湯的家常菜 大約半碗飯 (睡醒後半小時吃)
其他:半夜上班大概會喝無糖或低糖豆漿(可免填)
日常生活時間:22:00~13:00
生活型態:大夜生活 飯店櫃檯人員
上班時間是23:00~07:00
大約21:30起床 中午大約13:00~14:00睡
下班回家約8點運動到9點左右 剩下時間就是看看FB或是玩一下Game
一般空閒時間就是早上7:00~14:00左右 14:00~21:30是睡覺時間
運動習慣:
騎腳踏車一小時,心跳數約130左右

我上大夜到現在約4年了,體重從原本的115左右一直上升到現在的150
之前應該是飲食過量,所以整個漲到現在的150左右
最近有開始慢慢的在運動 但是感覺上成效也不彰
請問一下我該怎樣吃或是加上比較大量的運動會瘦的健康一點嘛?
加上本身也不太了解自己的基代等等
P.S. 現在的工作大約過完年後會辭掉,所以生活作息到時會正常
