BMI:30.52(BMI低於18.5者禁止發減肥文)
體脂率:22.5%
(若不知道請至保健室、健身房、醫院、藥妝店等處測量,未填必砍)

三餐內容:熱量估算易受餐飲的原物料、份量、製程手法影響,請儘可能量化並描述
例:使用直徑「30~40mm之貢丸或桌球體積」為度量衡參考標準
吃了2貢丸炒A菜,油度還好;吃了3貢丸魯肉.....etc...
早餐:黑咖啡 or 茶 or 水
午餐:
重訓日: 白飯/馬鈴薯 + 雞/火雞/魚肉/海鮮 + 蔬菜
約40g碳水 + 100g-120g蛋白質 + 脂肪不一
一般日: 牛/豬/雞/火雞/魚肉/雞蛋 + 蔬菜
約100g-120g 蛋白質 + 脂肪不一
斷食日: 黑咖啡 or 茶 or 水
晚餐:
重訓日: 白飯/馬鈴薯 + 雞/火雞/魚肉/雞蛋 + 蔬菜
約80g碳水 + 100g-120g蛋白質 + 脂肪不一
一般日: 牛/豬/雞/火雞/魚肉/雞蛋 + 蔬菜
約100g-120g 蛋白質 + 脂肪不一
斷食日: 牛/雞/火雞/魚肉 + 豆類/奶類 + 蔬菜
約50g 蛋白質 + 碳水 + 脂肪 合計 500-600kcal
其他:
原則上一天兩餐,重訓前若明顯感到餓會吃一點碳水
周末固定一餐回家吃飯給長輩看 依菜色不同 估計800-1200kcal
不定期聚餐 約一周一次 估計也是800-1200kcal
如果蛋白質達標,還有熱量缺口的話會偷吃甜食或薯片維持士氣XD
日常作息時間:0800 起床 1300午餐 1800左右運動 2000 晚餐 2300 就寢

一周2次個人教練重訓 一次一小時 約25-30組 最大心率195左右
一周2-4次居家重訓 一次30-45分鐘不等 約16-20組 最大心率160左右
一周2-4次有氧 飛輪or慢跑 一次30-45分鐘不等 最大心率140-150
一周0-2次 棒/壘球 or 羽球 強度時間都不固定
居家重訓和有氧的次數依教練課訓練狀況而定
痠痛嚴重就會較多有氧 肌肉不太疲勞就會自己增加重訓
斷食日不重訓 但可能會有氧 一周1-2天完全休息
我的問題:(請將您主要的疑問陳述於此)
一直以來仗著運動量大,身體也還算勇健,一直沒有特別忌口。
以往就算想減肥也是幾分鐘熱度,平均兩到三周就會放棄。
直到前兩個月做了疫情後第一次體檢報告出現脂肪肝才嚇到打算認真減肥。
買了一個食物秤,也才發現平常到底吃了多少東西....隨便都吃到3000+
目前採取168+5/2輕斷食 希望能彌補一點周末亂吃的部分
TDEE約2750kcal 目前熱量攝取 不計烹調用油和調味料的狀況控制在2000
蛋白質約吃到 200-250g 碳水和脂肪依照當天運動狀況
重訓日吃較多碳水 平日就會減少碳水吃一些脂肪較高的肉類
9月初開始執行到現在六周
體重 107.0 kg -> 99.8 kg
體脂 25.7% (27.5 kg) -> 22.5% (22.4 kg)
肌肉 39.5% (42.3 kg) -> 41.8% (41.8 kg)
初步目標是希望到 90kg 體脂15% 肌肉40kg以上
現階段的計畫執行起來還算是舒服可以接受,很少有暴食欲。
比較痛苦的部分是要吃到200g乾淨蛋白質有時候實在吃不下,只能灌乳清。
想請問大家有沒有什麼可以加強的部分?
還是先維持,等到遇到明確的瓶頸時再做調整?
比較無法控制的餐集中在同一天當作是作弊日會比較好嗎?
另外請問一般來說減脂時,脂肪和肌肉的減少比率大概是多少算是可以接受呢?
