給新手的一些建議 - 健身

之前我在寫置底文的時候,是希望給新手一些簡短有力的指導方針,
不過這幾個禮拜看文下來,錯誤的觀念還是不斷出現,或許新手
之所以是新手,就是他們從來不爬文吧,總之,我也只能盡人事聽天命了,
這篇要是再沒有用,我就要把這個版從我的最愛移除了。


給新手的一些建議:

1. 要減肥不要減重

體重只是一個數字,BMI也只能當作參考,真正重要的是體脂率,也就是你
身體裡到底有多少不必要的脂肪,阿諾史瓦辛格的體重跟BMI肯定都高的嚇
人,Michael Jordan的體重也絕對比一般人高的多,但是他們的身體卻是
多少人追求的目標,只要脂肪去除,體態自然會輕盈好看,一個體重很輕
卻充滿脂肪的人,健康絕對好不到哪裡去,有必要為了斤斤計較幾公斤把
身體搞壞嗎?

2. 減肥是一時,但健身是一輩子的事

很多人減肥失敗或是復胖都是因為心態沒有調整好,以為可以用短期的、
方便的、投機取巧的方式讓自己快速減肥,然後在達到目標體重後就回
到原來的生活模式,這也難怪,一個人會胖,無非就是因為多吃少動,
可以開車就不走路、可以坐電梯就不爬樓梯,可以坐著看書就絕不站著
看,這種生活習慣幾乎是過了青少年時期就很難改的,人總是有太多藉
口,要上課要上班要吃飯要出去玩,但就是找不出三十分鐘讓自己動一下,
當你覺得運動是一件痛苦的事,理所當然你就會把他排在待辦事項的最後
一位,於是乎會想抄捷徑走小路也不意外。問題是,體重這東西就像蹺蹺板,
不是向上就是向下,要維持平衡非得小心翼翼不可。就算你每天只是比消耗
的熱量多吃了一百卡,體重也是會上升,就好像蹺蹺板只要有一點點不平衡
就會往一邊倒一樣。這就是為什麼減重或增重都不難,要維持在理想體重
卻很困難的原因,因為一個良好的生活習慣,非得從心態上徹底調整不可,
就算你花三個月減了二十公斤,但接下來每個月復胖一公斤,那也只要
一年半體重就會全部回來,一個月胖一公斤很難嗎?不,只要每天多攝取
250大卡,相當於一個波羅麵包,熱量就是這麼殘酷。


3. 搞清楚減脂的熱量計算

一公斤的脂肪,要消耗7700卡的熱量才能從身上消失,但這7700卡,指的是
每天消耗,而且真正從身上脂肪消耗的7700卡。不管
你每天做多少有氧運動,也不管你吃的食物裡有沒有脂肪,如果你攝取的
總熱量比你消耗的總熱量多,那有氧運動消耗的脂肪還是會從食物裡合成回來
的。不管你吃的是什麼純乳清蛋白、去皮的雞胸肉、0%脂肪的牛奶,攝取多於消耗,
身體都可以把這些醣類、蛋白質轉成脂肪儲存起來。相反的,只要你消耗大於
攝取,就算有吃進脂肪,身體也會把他消耗掉。因此,熱量的控制是非常
重要的,一個不小心,你就可能在增肥而非減肥。

4. 熱量要控制,但飲食要均衡

許多身體的反應需要有脂肪來進行,許多優異膽固醇需要不飽和脂肪酸來合成,
許多脂溶性維他命要溶在脂肪才能被身體吸收,完全不吃脂肪,反而阻礙身體機
能的正常運作,讓基礎代謝率下降,對減脂反而是壞事,所以,雖然聽起來很矛
盾,但攝取優良脂肪,像是魚油、葵花子油,反而能幫助我們減脂,重點是總熱量
要低,前面已經說過了,熱量不控制,無脂飲食一樣可以讓你胖。

5. 飲食要均衡、運動也要均衡:

重量訓練可以幫助你增強或是維持肌肉,同時提升基礎代謝率,而有氧運動
可以儘可能的消耗脂肪,兩者缺一不可,都是減肥的重要關鍵。只做重訓,
身體會著重於合成肌肉,體脂下降慢; 而只做有氧,基礎代謝率提升有限,
總消耗熱量就低,對減脂都不是好事,所以均衡的雙管齊下是最好的。但要記
住,重訓跟有氧不要同一天做,會降低效率,如果真的時間有限,請先做
重訓再做有氧,理由可以見我之前的文章。

6. 沒有任何一種運動可以消除局部脂肪:

沒有任何一種運動被研究證明過可以局部消脂,period。局部運動
只會加強局部肌肉,但肌肉歸肌肉,脂肪歸脂肪,肌肉跟覆蓋
在上面的脂肪並不相連,運動任何一個部分的脂肪都不會導致
該部位的脂肪被直接消耗,肌肉消耗的脂肪酸是從血液來的,而血液
中的脂肪酸從那個地方分解,是由身體的基因統一操控,每個人的基
因都不相同,有些人就是容易瘦臉、有些人容易瘦大腿、有些人容易
瘦胸部,這是先天的無法改善,我們只能祈禱最後全身都會瘦下來。

7. 也沒有任何一種瘦身霜有用:

如果有,發明這東西的會先申請專利、然後向FDA要求在美國當藥品
使用,然後跟viagra一樣大賺一筆,事實就是商人靠著大家盲目的
心態在賺黑心錢,使用者抱著死馬當活馬醫的心態付錢買心安,然後
被騙以後還安慰自己多少有效。事實上,所有有效的人都是因為同時
有在運動,而皮膚變光滑是當然的,任何一種護身乳液都可以達到
類似的效果。

8. 訂立可行的目標,避免不切實際的幻想:

再次強調,減去脂肪才是最重要的,而減重很容易,減脂卻非常困難。
人體有百分之七十是水,要減去幾公斤的體重只要營養不良加上脫水把
身體搞壞,體重就會直直落,可是復胖也非常快。要減肥,請依照
以下公式做合理的預估,避免不切實際的幻想,導致最後目標沒達成
又開始自暴自棄,反而欲速而不達。

首先,請測量自己的體脂率,要嘛去買一個體脂計,要嘛去康是美請
人幫你量。知道自己的體脂率之後,算出自己身上有多少脂肪,再設
定一個合理的體脂目標,算出總共應該減掉多少脂肪,最後套用
一公斤脂肪要消耗7700卡的公式,算出合理的減肥進度表。


例一:

某男體重一百公斤、體脂率30%,假設他希望把體脂降到15%

100kg*30%=30kg, 所以我們知道他身上有30公斤脂肪,另外70公斤
是肌肉、骨頭、跟水,那70除以85%=82.35, 100-82.35=17.65,
我們知道他必須將體重降到82.35,並減掉17.65公斤的脂肪,才能夠
達到15%的體脂率,又根據一公斤7700大卡的公式,他必須額外消耗
7700*17.65=135905大卡才行。以保守的估計,如果一天跑步一小時
或是重訓一小時,如果可以消耗脂肪300大卡,那至少需要135905/300
=453天才行,也就是一年又三個月左右,要低於這個時間,不是
得非常拼,就是會危害健康,或是難以維持。

例二:

某女體重55公斤、體脂率30%,希望降到20%。

55kg*70%=38.5
38.5/80%= 48.125
55-48.125=6.875
6.875*7700=52937.5

所以她至少需要消耗52937.5大卡的熱量才能降到20%的體脂率,
假設她非常拼命,一天可以消耗500大卡的脂肪(非常不可能),
那至少也需要52937.5/500=105.875天才能達成,也就是超過
三個月。

由上兩例可知,減脂真的不是一件容易的事,如果對這些熱量計算
公式沒有一定認識,很容易就會立下不可能達成的目標,結果
期望越大失望也越大,等到計畫失敗,不是病急亂投醫就是自暴自棄,
結果不但沒達成目標可能還傷了身體,合理的計畫不但可以讓自己
控制進度,也可以讓自己不會像無頭蒼蠅一樣成天量體重,才減肥
不到兩天就開始抱怨沒有成效。要知道,減肥是為了自己健康,不是為了
區區幾個數字,這是一場長期抗戰,終其一生都不會停止,只有
不斷堅持,才能看到成果,任何捷徑都是一時的,欲速而不達
這個道理在減肥上一樣適用。

此種算法是當作一個人減重前後肌肉骨頭和水的重量完全
不變,也就是肌肉並沒有增多,是不太可能的

熱量控制不等於餓肚子

最近又看到很多人的減肥方式都是把熱量控制在很低, 然後到晚上就餓的瘦不了,結果又看不到顯著的成果, 然後就很挫折,其實,減肥當然要運動跟熱量控制雙管 齊下,但是熱量控制並不代表要餓肚子,極端的熱量 控制又不配合少量多餐,反而容易導致身體進入飢餓狀態, 結果反而越減越胖!在此我還是要老王賣瓜一下,請大家再去 看 ...

常常看到很多女生會因為怕小腿變粗,所以不願意去跑步或是快走。 我同意慢跑其實並不是唯一或是最好的減肥方式,滑步機、腳踏車 或是游泳效果都不錯。所以能去健身房的,可以直接按←離開了。 但畢竟不是每個人都有錢或是有時間去健身房。所以我認為對沒法子 去健身房的人,慢跑其實還是最好的方式,為什麼呢? 第一,其他運動 ...
