跑3000m如何更有效增加速度 - 減肥

BMI: 26.3
體脂率: 24.2% (TANITA UM-016)
飲食: 家常菜

目前形況是
運動習慣還好 平時只有在打壘球,一星期大概兩天,無太大助於心肺功能
再過約30天就要去報效國家了,雖然只是個替代役
但替代役地點的分發是看成績來選志願的(我不想離家太遠啊)
其中有一項評比就是跑3000m
我想要達成的目標是 3000m / 15分以下
目前試跑了三天成績如下,心跳最大都是最後一圈減了約5秒速度時
Day1: 3600 m / 22m 心跳: avg:145 max:160
Day2: 3000 m / 16m 33 s 心跳: avg:150 max:180
Day3: 3000 m / 15m 57 s 心跳: avg:150 max:180
預計做法是:
每天跑3000 m 配速盡力跑 ,大概三天中有一天會跑5000m 配速跑完為主
想請問一下版友 我這樣訓練的強度能適合我的目標嗎?
有沒有還有可以調整的呢?
例如:
改成早晚跑3000m?
改成兩天跑5000m 一天跑3000m?
降低強度,拉長運動時間?

PS.當然最主要的問題是體脂過高 造成身體負擔
之後還是要再減肥 不過這是長期計畫了......
